Getting to the ideal body fat percentage for males requires hard work, dedication and a structured plan that you can work on with accountability. With today's advice, we'll make it as simple and sustainable as possible. First off, I want to clear up any confusion you might have about BMI and Body fat percentage. These two are often confused as measuring the same thing. Basically, BMI is a ratio figure between your height and weight. To get your BMI result using the metric system, you simply divide your weight in kilograms by your height in meters, then divide the result by your height again. For example: a 73kg man who is 1.78m tall would do the below: 73 / 1.78 / 1.78 = 23.04 BMI Using pounds and inches, you can use the following formula: [weight (lb) / height (in) / height (in)] x 703 As you can see from the formulae above, there is nothing factored for age or amount of body fat. Therefore, a 73kg man could have 10% or 30% body fat and still fall in the exact same BMI range. In reality, they are both very different in terms of physical appearance and most likely physical health. Body fat percentage is exactly what it suggests. It’s the amount of body fat you have on your body. This is obviously completely exclusive to each person, so is a much better indicator than BMI. Low body fat will show more muscle definition so it will depend on what your goals are and help you reach an ideal body fat percentage for males. Your first step to lowering your body fat should definitely be to get your nutrition in order. However, getting that low not only takes extreme dedication but also removes much-needed padding that protects your body. Gaining weight as a skinny person is not easy. It is frustrating to eat a lot but still not gain weight. One thing that skinny people do not know is that they have a fast metabolism which makes it hard for them to gain weight. A fast metabolism means that your body burns all the calories you eat. As a skinny person trying to gain weight, you have to eat a lot more than your metabolism can handle. Naturally, creating a caloric surplus in your body will make you gain weight. Probably you are skinny due to lack of knowledge of what it takes to gain weight. Below are top five tips that will help you gain weight: 5. Eat more food The leading trick to gain weight is to consume more calories than your body can burn. The mistake that most people do is to go by their feelings. Your metabolism could be much faster than you think. You need to know how much calories your body needs for you to gain weight. Keep track of everything you eat to know how much calories you consume every day. You might overestimate your calorie intake if you go with your feelings. In the first week, you will have difficulties eating all the required calories for you to gain weight. After maybe two weeks, your stomach will stretch and start getting hungry more often. 4. Track your progress Weigh yourself every week to check how you are progressing. Malnourished people will gain weight quickly in the first week due to increased bowel content and weight from the extra water as well. Continue eating the same if you gain weight; if you do not gain weight, you will have to keep adding more calories to your daily intake every week until you gain weight. You should note that the food that makes you gain the first 10kg will not make you gain the next 10kg. A skinny person with less muscle mass burns fewer calories than one with a bigger muscle mass. Thus, a person with no muscles will require fewer calories to gain weight as opposed to a more masculine person. 3. Eat more protein Protein is necessary for muscle building and recovery. The following are the best protein sources for gaining weight: whole eggs, chicken breast, tuna, cheese, and steaks. For you to build your body muscles, you will require at least 1g of proteins per 1lb of body-weight per day. However, you should have in mind that some people will not gain weight or muscles without gaining fat as well. 2. Eat more meals You have been eating little food for years. Thus your stomach is small. If you are required to take at least 1500 calories a day for you to gain weight, it will be easier if you take 300 calories in 5 meals than having 500 calories in 3 meals. Create yourself a bigger eating window. With eight sleeping hours, you are left with 16 hours to eat. Make a schedule of how you will have the five meals in those 16 hours. 1. Training Lifting weights is good for people trying to gain weight since it triggers the body to build muscle mass. If you do not train, the excess calories that do not burn will be stored as fat around your waistline. Your goal is to be muscular and not chubby. Therefore you will need to train. Remember, the more you train, the more calories you will burn and therefore the more calories you will require creating a caloric surplus. You need an extra 500 calories a day if you want to put on extra weight in a week. - Protein is the key for muscle building; it will help you gain muscle weight rather than fat mass. Good sources of protein are red meat and poultry, eggs, whole grains. Salmon is high in calories and healthy fats. Your obliques are connected to your lower ribs and go down to your pubic bone, and they create the shape of our body. There's another group of exercises you should stay away from, and that's exercises that bulk up the neck and shoulders. Working out these muscles can be pretty tricky. You see, the trapezius muscle is a large triangular muscle that spans the upper back, neck, and shoulders. If you work this muscle too hard, you end up losing a thin feminine neck and gaining a wide masculine back. In this video, I walk you through the 5 key principles to building muscle over 50, so use these principles along with our free resources to get started today! *Use Compound Exercises (1:25) The 5 key exercises to include in the best workouts for men over 50 are Squats, Deadlifts, Rows, Bench Press, and Military press. You may have done these exercises before, but here at the Fit Father Project, we show you how to tweak them to keep them safe for aging bodies. Incorporating these exercises into workouts for men over 50 can be done in a couple of ways. Firstly, you could do a full body workout that has you completing all 5 exercises 2-3 times per week, just like we show you in our free video (https://fitfatherproject.com/get-free-muscle-workout). You could also do them as an upper/lower body split, where you would do Bench Press, Rows and Military Press on one day and Squats and Deadlifts on another day. *Understand Your Nutrition Needs (3:31) As you look to build muscle over 50, it’s more important to consider your nutrition needs than you would have in your 20’s and 30’s. This is because your metabolism lowers as you age and any excess in calories is more likely to be stored as additional body-fat. You need to prioritize a lean bulking nutrition plan to fuel your body for building muscle. What I mean by lean bulking is to have the optimum number of surplus calories above your TDEE (Total daily energy expenditure) to aid with building muscle. This should only be between 250 - 500 calories over, so as not to cause too much excess that will mean fat gain. They are used as a way to optimize the 2 principles above: exercise and nutrition. If you are not following those 2 principles, any amount of supplements will not lead to muscle gain or improved health and wellness. My recommendations are: Creatine - Increases strength and your ability to push more weight. Also helps preserve muscle, especially in aging guys. 5g to be taken daily. Protein powder - Supports your protein intake and can be taken as Whey, Whey/Casein Blend or a plant based blend. Should be taken post-workout. Vitamin D3 - Increases testosterone and keeps your immune system strong. Multivitamin - Ensures you are getting optimal levels of vitamins and minerals. Fish Oil - Helps with joint care and brain health. Turmeric/Curcumin - Reduces inflammation, especially in joints. *Get Enough Rest & Recovery (9:42) A little R & R is always good for you, right? Well, when it comes to building muscle over 50, it’s incredibly good for you and very important. You need to aim to get an absolute minimum of 7 - 7.5 hours of undisturbed sleep each night. To help with sleeping well, you can use Melatonin supplements, Herbal teas, and should avoid using screens for at least 1 hour before bed, to blue blocking light that can disturb your sleep patterns by tricking your body into thinking it’s still daylight. *Optimize Testosterone Naturally (10:30) Testosterone is the most important hormone when it comes to building muscle, but as you age your testosterone levels decrease by 1% per year after 30-35 years old. This makes it harder to put on muscle, but easier to gain fat. For this reason, you need to optimize your testosterone levels.
